Si apr\u00e8s l&rsquo;annonce de l&rsquo;annulation du marathon de Boston, j&rsquo;ai eu un passage \u00e0 vide, aucune envie de m&rsquo;entrainer s\u00e9rieusement. J&rsquo;avais besoin de penser \u00e0 autre chose. Autant dire que je suis loin d&rsquo;avoir envie d&rsquo;augmenter ma FTP. J&rsquo;ai pr\u00e9f\u00e9r\u00e9 me concentrer sur le v\u00e9lo d&rsquo;int\u00e9rieur. En arr\u00eatant la pr\u00e9paration marathon d&rsquo;un coup, j&rsquo;ai eu un gros coup de fatigue. J&rsquo;ai pris une bonne semaine de repos avant toute chose.<\/p>\n\n\n\n<p>Au contraire de beaucoup de Zwifters, j&rsquo;ai choisi de ne pas participer aux courses r\u00e9guli\u00e8res organis\u00e9es. Clairement je n&rsquo;ai pas le niveau et il faut dire qu&rsquo;avec l&rsquo;arriv\u00e9e des professionnels, cela n&rsquo;a pas facilit\u00e9 les choses.<\/p>\n\n\n\n<p>Au d\u00e9but j&rsquo;ai explor\u00e9 les diff\u00e9rents circuits que je ne connaissais pas. Ensuite je me suis plong\u00e9 sur les diff\u00e9rentes s\u00e9ances d&rsquo;<a href=\"\/blog\/plan-d-entrainement-comment-lire-entre-les-lignes-17508.html\"target=\"_top\" title=\"entrainement\" >entrainement<\/a>. Avant j&rsquo;avais d\u00e9j\u00e0 fait des s\u00e9ances ponctuelles mais je n&rsquo;avais pas suivi un plan d&rsquo;entrainement complet.<\/p>\n\n\n\n<h2>La FTP c&rsquo;est quoi ?<\/h2>\n\n\n\n<p>FTP est avant tout un terme anglais qui signifie Functional Threshold Power (Puissance au seuil fonctionnel). Si on devait faire un parall\u00e8le avec la course, c&rsquo;est un peu l&rsquo;\u00e9quivalent de la <a href=\"https:\/\/www.wanarun.net\/tableau-calcul-vma\/\">VMA<\/a>. En course \u00e0 pied, on se sert r\u00e9guli\u00e8rement d&rsquo;<a href=\"\/blog\/allure-et-vitesse-la-difference-2324.html\"target=\"_top\" title=\"Allure ou vitesse\" >allure<\/a> pour programmer des plans d&rsquo;entrainement ou des s\u00e9ances \u00e0 allure sp\u00e9cifique.<\/p>\n\n\n\n<p>La <a href=\"\/tableau-calcul-vma\/\"target=\"_top\" title=\"VMA\" >VMA<\/a> est plus proche dans l&rsquo;esprit \u00e0 la PMA (Puissance maximale a\u00e9robie). La PMA comme la FTP s&rsquo;exprime en watt (unit\u00e9 de puissance). Cette unit\u00e9 peut \u00eatre mesur\u00e9 par des p\u00e9dales sp\u00e9cifiques, sur les home trainer ou estim\u00e9 en fonction de diverses param\u00e8tres (vitesse, cadence, poids, pente,&#8230;).<\/p>\n\n\n\n<p>La FTP est la puissance maximale moyenne que vous pourriez maintenir sur un effort d&rsquo;une heure. <\/p>\n\n\n\n<p> Au d\u00e9but du plan d&rsquo;entrainement apr\u00e8s quelques semaines de pratique sur le home trainer, j&rsquo;ai une FTP de 183 watts. Ce n&rsquo;est pas terrible mais je n&rsquo;ai jamais travailler sp\u00e9cifiquement ce param\u00e8tre et je suis loin d&rsquo;\u00eatre un coureur du Tour de France. Mon entrainement en cyclisme se r\u00e9sume \u00e0 faire du volume et \u00e0 grimper des c\u00f4tes. <\/p>\n\n\n\n<h2>Plan pour augmenter sa FTP<\/h2>\n\n\n\n<p>Le plan propos\u00e9 par Zwift se nomme \u00ab\u00a06wd Beginner FTP Builder\u00a0\u00bb. En gros, un plan de 6 semaines pour les d\u00e9butants pour augmenter votre FTP. Cela consiste en 4 \u00e0 5 s\u00e9ances de home trainer par semaine pour environ 5 heures d&rsquo;effort. <\/p>\n\n\n\n<p>L&rsquo;avantage du home trainer, c&rsquo;est qu&rsquo;on peut le caser un peu n&rsquo;importe quand : le matin t\u00f4t, le soir tard, la pause d\u00e9jeuner,&#8230; A vous de voir et pendant le confinement, c&rsquo;est pas les activit\u00e9s sociales qui prenaient du temps.<\/p>\n\n\n\n<p>Les s\u00e9ances sont de plusieurs types :<\/p>\n\n\n\n<ul><li>Sous forme de <a href=\"\/blog\/je-fractionne-tu-fractionnes-seance-de-fractionnes-324.html\"target=\"_top\" title=\"fractionn\u00e9\" >fractionn\u00e9s<\/a> long (3,4,5,6 voire 8 minutes) , on doit tenir une cadence \u00e0 une certaine puissance<\/li><li>des r\u00e9p\u00e9titions tr\u00e8s courtes \u00e0 trop haute puissante : 10 \u00e0 30 secondes<\/li><li>des r\u00e9cup\u00e9rations \u00e0 des puissances plus cool<\/li><\/ul>\n\n\n\n<p>Vous avez 5 niveaux de puissance : <\/p>\n\n\n\n<ul><li>gris : puissance cool \u00e0 50% de la FTP (r\u00e9cup\u00e9ration et \u00e9chauffement)<\/li><li>bleu : intensit\u00e9 1 \u00e0 65-70% de la FTP<\/li><li>vert : intensit\u00e9 2 \u00e0 environ 75-80% de la FTP <\/li><li>jaune : intensit\u00e9 3 \u00e0 100% de la FTP <\/li><li>rouge : \u00e0 fond \u00e0 environ 150% de la FTP<\/li><\/ul>\n\n\n\n<p>En plus de travailler dans une fourchette de puissance, vous devrez parfois suivre une fourchette de cadence en tour par minute. Cela m&rsquo;a apport\u00e9 du rythme et je me suis rendu compte qu&rsquo;en v\u00e9lo j&rsquo;avais un train de s\u00e9nateur.<\/p>\n\n\n\n<p>A la fin de ce plan, il faut ensuite voir l&rsquo;efficacit\u00e9 et je sentais bien que j&rsquo;avais bien boss\u00e9 puisque lors de ma premi\u00e8re sortie v\u00e9lo en ext\u00e9rieur, j&rsquo;avais des bonnes sensations<\/p>\n\n\n\n<figure class=\"wp-block-image size-large\"><img loading=\"lazy\" width=\"1024\" height=\"768\" src=\"https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-1024x768.png\" alt=\"\" class=\"wp-image-70498\" srcset=\"https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-1024x768.png 1024w, https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-300x225.png 300w, https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-768x576.png 768w, https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-150x113.png 150w, https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift-620x465.png 620w, https:\/\/www.wanarun.net\/blog\/wp-content\/uploads\/2020\/06\/augmenter-sa-pma-zwift.png 1200w\" sizes=\"(max-width: 1024px) 100vw, 1024px\" \/><\/figure>\n\n\n\n<h2>Tester sa FTP<\/h2>\n\n\n\n<p>Pour tester votre FTP, vous pouvez utiliser une s\u00e9ance sp\u00e9cifique. Il existe plusieurs s\u00e9ances pour faire un test FTP sur Zwift :<\/p>\n\n\n\n<ul><li>soit via un test sur 20 minutes apr\u00e8s un bon \u00e9chauffement<\/li><li>soit via un syst\u00e8me de rampe o\u00f9 la puissance augmentent progressivement<\/li><\/ul>\n\n\n\n<p>Mais vous pouvez aussi vous lancez un d\u00e9fi car toutes les sorties permettent de calculer votre FTP. Pour ma part, j&rsquo;ai pris le circuit \u00ab\u00a0A road to the Sky\u00a0\u00bb qui simule la mont\u00e9e de l&rsquo;Alpe d&rsquo;Huez. Faites de votre mieux pour monter le col le plus vite possible. <\/p>\n\n\n\n<p>A la fin, l&rsquo;ordinateur calcul votre meilleur effort de 20 minutes durant la mont\u00e9e et vous donne ensuite votre nouvelle FTP.<\/p>\n\n\n\n<p>Je suis donc pass\u00e9 de 183 watts \u00e0 199 watts (dommage j&rsquo;ai rat\u00e9 les 200 watts) soit un gain de 10%. Je suis plut\u00f4t satisfait et j&rsquo;ai pris go\u00fbt aux entrainements sur home trainer.
